TL;DR

To improve self-control, lean less on willpower in the moment and more on setup and planning:

  • Design your environment so you are tempted less often, like keeping tempting things out of the house.
  • Decide what you will do ahead of time, before you are standing in front of the temptation.
  • In a weak moment, reframe it as a choice: you are in control and are simply choosing not to go off track for a short, set stretch of time.

Insights

Willpower runs out, so the stronger lever is your environment. If something keeps pulling you off track, make it harder to reach: keep the tempting food out of the house, leave your phone in another room, and pay attention to the people around you, since you tend to drift toward the habits of the group you spend time with. The less often you are tempted, the less self-control you have to spend.

It also helps to decide before the moment arrives, while your head is clear. Standing face to face with a temptation is the hardest time to choose well, because there is too much going on in your mind. So plan the exact action in advance: look at the menu online and pick your meal before you go out, or decide what you will do the moment you hit a certain trigger. Having that choice made ahead of time makes it far easier to follow through when temptations are all around you.

When you do hit a weak moment, notice how you talk to yourself. Strict, all-or-nothing rules like "I will never do this again" tend to backfire and leave you fixating on the very thing you are trying to avoid. A softer frame works better: remind yourself that you are in control, and that you are only choosing not to go off track for the next ten minutes. That small sense of choice takes the pressure off and is easier to hold to than a hard ban.
